Before you begin

Duration 10 minutes, plus one action within 48 hours.
Frequency When you notice you are restating the same problem for at least the third time; no more than a few times per week.
Minimum attempt Three uses across two weeks before judging usefulness, unless it increases distress or compulsive checking.

Not for under-reflective or impulsive people who need more understanding before acting. Not for acute crisis, suicidal thoughts, psychosis, mania, severe depression, severe dissociation, OCD or scrupulosity loops, or trauma processing that needs a clinician. Not a substitute for therapy, recovery support, or emergency care.

Steps

  1. Write the latest, best description of the problem in one or two sentences. Stop there; do not refine it again.
  2. Underline the part that claims to be new this time.
  3. Ask: if this description is right, what would I see, do, or hear back that I would not if it were wrong?
  4. Name one observable test: one action, one question to a specific person, or one thing to track for a few days.
  5. Do the test, or schedule it within 48 hours. Do not write a further description until the test has happened.
  6. Afterward, record one line: confirmed, wrong, or unclear. If unclear, ask whether you need a real outside view, not another draft.
